Hyrox training without a sled
Updated 5 October 2026. About 4 minutes to read.
Walk into most gyms in India and you will find dumbbells, a treadmill and a cable machine. You will not find a sled. That is the first thing people ask about when they sign up for Hyrox.
Here is the good news. Every station has a pattern behind it. Once you know the pattern, you can train it with what you have. This guide shows how, station by station.
What the sled push and pull really train
- Push: leg drive, a strong trunk and the ability to keep going when your legs burn. You are low, leaning in, and driving the floor away.
- Pull: grip, back and hips. You sit back and pull the rope hand over hand.
A swap does not need to look like the sled to work. It needs to train the same thing. Heavy legs, a tight trunk, a strong grip and a strong back.
The race distance for both is 50 m, done in four lanes of 12.5 m. The load is heavy. Check the weights guide for your category.
Sled push swaps
Pick the first one your gym allows.
- Plate push on a smooth floor. Stack plates on a slick floor or on a towel. Put your hands on the top plate, hips low, and push. Try 6 rounds of 10 m with 90 seconds of rest. Check the floor first and keep your feet clear of the plates.
- Heavy leg press. Five sets of 10 to 12 with a slow, controlled lowering. Push through the whole foot and do not slam your knees straight.
- Heavy walking lunges. Dumbbells at your sides. Four sets of 10 m. Long steps, stay tall.
- Stair or hill sprints. Six rounds of 12 to 15 m uphill. Lean in, hands low, short steps.
- Tempo squats. No kit? Four sets of 15, three seconds down and a fast stand up.
The gym substitute finder picks the best option for your equipment and gives you sets, reps and a cue.
Sled pull swaps
- Hand over hand rope pulls on a cable machine. Stand low and pull the rope hand over hand without stopping. Five rounds of 8 to 10 pulls.
- Rows. A barbell row, a single arm dumbbell row or a seated row machine. Four sets of 8 to 10. Flat back and no jerking.
- Pull-ups and dead hangs. They build grip and pulling strength together. Stop two reps short of failure.
- Banded pulls. Anchor a band low, sit back and pull one hand after the other.
Train grip on its own as well. A tired grip is one of the first things to go in a Hyrox race.
The other stations, with no extra kit
- Wall balls: dumbbell thrusters or a goblet squat to press. Five sets of 15.
- SkiErg: cable pulldowns with a hip hinge, or battle rope slams. Both copy the pull from overhead to your thighs.
- Rowing: a seated cable row with a leg drive, or kettlebell swings for the hips.
- Farmers carry, sandbag lunges and burpee broad jumps: nearly every gym already has what you need. Dumbbells or kettlebells for the carry. Dumbbells or a plate for lunges. Floor space for the burpees.
A sample no sled session
Do this once a week. Warm up first. Stop if something hurts.
- Plate push or leg press: 5 rounds.
- Cable rope pulls or rows: 4 rounds.
- Farmers carry: 4 rounds of 30 to 40 m.
- Walking lunges: 3 rounds of 20 m.
- Finish with 3 rounds of 12 wall ball style thrusters and 1 km easy running.
Keep the rests short but not rushed. You are building the habit of working while tired.
When to use a real sled
Once or twice before your race, find one. A friendly gym or an event will do. You are looking for three things: how heavy the sled feels, how the floor grips, and how the lane works.
Then you have no surprises on the day.
Put it in a plan
Swaps work best when they sit inside a normal training week. Use the race time calculator to see what each station costs you, then spend your time on the biggest one. Track the results in the PR tracker.
Questions people ask
Can I get ready for a sled push without a sled?
You can train most of what it needs: leg drive, a tight trunk and the ability to grind. Your first real push will still feel odd, so try to find a sled at least once before race day.
How heavy should my plate push be?
Heavy enough that the last metres are slow but clean, and light enough that your form holds. Add plates a little at a time.
Are swaps as good as the real sled?
They are not identical. They train the same qualities, and they are far better than doing nothing. Treat a real sled session as a bonus before your race.
Is it safe to push plates on a gym floor?
Check that the floor is smooth and clear, keep your feet away from the plates and start light. If your gym does not allow it, use the leg press or stair sprints instead.
