Hyrox workout at home: no equipment, no excuses
Updated 19 October 2026. About 3 minutes to read.
You do not need a gym to start training for Hyrox. You need a floor, a backpack, a doorway or a sturdy bar, some stairs and a plan. This guide shows what you can do at home, and where it falls short.
Be honest with yourself. A home swap is not the real station. It can train the same qualities, and that is enough to get a first race done. If you can, try the real equipment once before race day.
A swap for every station
- SkiErg: band straight-arm pulldowns anchored high, with mountain climbers between sets. They train your lats and core.
- Sled push: wall drives and backpack step-ups. They train leg drive and the grind.
- Sled pull: band rows and dead hangs from a sturdy bar. They train your back and grip.
- Burpee broad jumps: the real thing. You need only space. Step out of the burpee if you need a lower-impact version.
- Rowing: banded rows, then fast high knees on the spot. It trains your back and your engine.
- Farmers carry: two bags packed with books or sand, one in each hand, carried in sets.
- Sandbag lunges: walking lunges with a backpack, standing tall on every step.
- Wall balls: deep air squats with a fast stand and an overhead reach. Add a light weight when you can.
Our free gym substitute finder gives you more swaps based on the kit you have.
A simple home session
This is an example, not a prescription. Warm up first with 5 minutes of easy movement, then do 4 rounds:
- Run 400 m outside, or 3 minutes of brisk stairs.
- 20 backpack walking lunges.
- 15 burpees.
- 30 seconds of wall drives.
- Rest 90 seconds.
Finish with a short walk and some gentle stretching. Write down how long it took, so you can beat it next week.
A strength day at home
Add one of these each week. Warm up first, then do 3 rounds:
- 12 backpack squats, slow on the way down.
- 10 band rows.
- 20 backpack walking lunges.
- A 30 second dead hang, or 15 band pull-aparts if you have no bar.
- A 40 m carry with two loaded bags.
Rest 60 to 90 seconds between rounds.
A simple 4 week build
- Week 1. Learn the swaps. Keep the load light and the movement clean.
- Week 2. Add one round, or a little weight in the backpack.
- Week 3. Keep the loads and shorten your rests by 15 seconds.
- Week 4. Take it easier, then test: a timed round of your circuit. Compare it with week 1.
How to add weight safely at home
- Use a backpack and add books, water bottles or sand in small steps.
- Keep the load close to your body and your spine tall.
- Add weight only when your last rep looks as good as your first.
- Make things harder in other ways too: more reps, shorter rests or a slower lowering phase.
Do not forget the running
Hyrox has 8 km of running. Home training does not replace that. Run outside, on stairs or on a treadmill two or three times a week. Our guide to training the running shows how to build it.
Try the real thing once
If you can, book a visit to a gym with a sled, a SkiErg and a rower before your race. Even one session shows you what the real stations feel like. Many gyms sell day passes.
Questions people ask
Can I train for Hyrox with no gym?
Yes, for a first race. You can build running, strength and station skills with a backpack, bands and stairs. Try the real stations once before race day.
What is the best swap for the sled?
Wall drives, step-ups and stair or hill sprints train the same leg drive. Nothing fully replaces the real sled, so try one if you can.
How do I make home training harder?
Add reps, shorten your rests, slow the lowering part of each rep or add weight in a backpack.
